Quick Answer
Belly fat reduction happens when you lose fat from the whole body. A steady calorie deficit, enough protein and fibre, regular aerobic exercise with strength training, fewer sugary drinks, less alcohol and sound sleep do the work. Crunches cannot target belly fat. Deep visceral fat usually shrinks early, while the soft layer under the skin often lingers.
Ask people at a Diwali get-together what bothers them about their weight, and plenty will pat their stomach. The numbers back the gesture.
The ICMR-INDIAB study estimates that 351 million Indian adults have abdominal obesity, against 254 million with generalised obesity. Plenty of people with an ordinary BMI still carry risk at the waist.
Belly fat does respond to change. It simply ignores the change most people try first, which is a hundred crunches before bed.
Two Kinds of Belly Fat: Subcutaneous and Visceral
Belly fat sits in two places. Subcutaneous fat is the soft layer under the skin, the part you can pinch. Visceral fat lies deeper, packed against the liver, intestines and pancreas, and you cannot pinch it at all.
Visceral fat is the one doctors watch closely, because it travels with insulin resistance, unhealthy cholesterol and higher heart risk.
Indians tend to carry more of it. In a study by Raji and colleagues, healthy Asian Indians had more abdominal and visceral fat than white participants of the same age and BMI, along with stronger markers of insulin resistance. Clinicians call this the thin-fat pattern.
That is why Indian guidance looks past BMI. The 2025 revised Indian obesity definition pairs BMI cut-offs of 23 (overweight) and 25 (obesity) with abdominal measures: a waist of 90 cm or more in men and 80 cm or more in women.
Can You Spot-Reduce Belly Fat? (The Evidence)
Can you spot-reduce belly fat with crunches and ab exercises? Not in any way the research supports.
The cleanest test came from Ramírez-Campillo and colleagues (2013). Volunteers trained one leg for 12 weeks, close to a thousand light leg-press repetitions per session. Body fat did fall, mainly in the arms and trunk. The trained leg showed no meaningful fat change.
The reason is plumbing. A working muscle does not feed on the fat sitting over it. Fat cells release stored fat into the blood, and the body draws from its depots according to genes, sex, age and hormones.
A few small studies hint at slight local effects, but the evidence is weak.
Do Ab Exercises Burn Belly Fat?
Ab exercises strengthen your core, and that is where their job ends as far as fat is concerned.
Vispute et al. (2011) put 24 sedentary adults on seven abdominal exercises, five days a week for six weeks, with diet held steady. Body fat percentage, abdominal fat and waist circumference stayed put. The exercise group did manage more curl-ups at the end, 47 on average against 32.
Keep the planks if you enjoy them. A strong core helps posture and a cranky lower back. It just will not shrink the waist.
What Actually Reduces Belly Fat
What actually works to reduce belly fat, diet or exercise? Both, and they pull different levers.
A review by Verheggen and colleagues (2016) pooled 117 studies with 4,815 people. Diet produced more weight loss. Exercise tended to cut more visceral fat, and even without weight loss it was linked to a 6.1% drop in visceral fat, against 1.1% for diet.
Calorie deficit
Fat leaves only when the body burns more energy than it takes in. No food melts belly fat directly, whatever the family WhatsApp group says.
In Indian kitchens the surplus hides in plain sight: the extra ladle of ghee in the tadka, a second helping of rice, fried namkeen with evening chai. The ICMR-NIN Dietary Guidelines for Indians (2024) advise limiting fat, sugar and ultra-processed foods, and name abdominal obesity as something to prevent.
A moderate deficit you can hold for months beats a crash diet abandoned by Sunday. Let a doctor or dietitian set exact targets.
Protein and fibre
Protein keeps you full and protects muscle while fat comes off. A meta-analysis by Wycherley and colleagues (2012) found that higher-protein, calorie-restricted diets gave modestly greater fat loss and less muscle loss than standard-protein versions.
Indian plates often run light on protein. Dal, chana, paneer, dahi, eggs, fish and soya chunks help close the gap.
Fibre earns its place too, particularly the soluble kind. In the IRAS Family Study, every extra 10 g of soluble fibre a day was linked to a 3.7% slower build-up of visceral fat over five years. It was observational, so it shows a link rather than proof. Rajma, whole moong, oats, guava and soaked methi seeds are easy sources.
Strength training plus cardio
Aerobic exercise is the strongest single tool against visceral fat. A meta-analysis by Vissers and colleagues (2013) found that aerobic training reduced visceral fat in adults with overweight or obesity within 12 weeks, even without dieting.
Strength training protects the muscle that weight loss tends to strip away.
The WHO 2020 physical activity guidelines recommend 150 to 300 minutes of moderate activity a week, plus muscle-strengthening on at least two days. Think a brisk 30-minute walk after dinner most evenings, plus two sessions with bands or bodyweight squats.
Cutting alcohol and sugary drinks
Liquid calories slip past your hunger signals. In the Framingham Heart Study analysis by Ma and colleagues (2016), adults who drank a sugar-sweetened beverage daily gained more visceral fat over six years than non-drinkers (852 cm³ against 658 cm³), even after accounting for weight change.
Swap cold drinks, packaged juice and sweet lassi for chaas or unsweetened nimbu pani, and halve the sugar in chai.
Alcohol carries 7 kcal per gram and rarely arrives without fried chakna.
Sleep
Short sleep can steer fat straight to the belly. In a controlled trial by Covassin and colleagues (2022), 12 healthy adults sleeping four hours a night for two weeks ate over 300 extra kcal a day. Abdominal fat rose 9% and visceral fat 11%, and visceral fat kept climbing during recovery sleep.
The study was small, but it is the first causal evidence for a link population studies had long suggested.
Does Stress and Cortisol Cause Belly Fat?
Stress can contribute, but cortisol belly is a social media label and the evidence is tangled.
In animal studies, stress-driven cortisol increases central fat. In people, Epel and colleagues (2000) found that women with more central fat released more cortisol under repeated lab stress, and lean women with central fat did not settle down even once the tasks became familiar.
That study cannot show which came first. Stress also works through behaviour: shorter sleep, skipped walks, a 6 pm vada pav.
No supplement has been shown to fix a stressed belly; sleep and regular movement do more. If belly fat appears quickly with other unusual symptoms, see a doctor.
Why Belly Fat Goes Last
Why is belly fat the last to go when losing weight? Partly, it is not. The deep visceral fat usually leaves early.
A meta-analysis of 89 studies by Merlotti and colleagues (2017) found that visceral fat always fell by a larger percentage than subcutaneous fat, whether people lost weight through lifestyle change, medicines or surgery. Chaston and Dixon (2008) saw the same preferential visceral loss with modest weight loss, with the edge narrowing as weight loss grew.
What lingers is the soft fold below the navel. It is a bigger store, so even a healthy percentage drop leaves a visible pouch for a while.
If your waist shrinks slowly while your blood reports improve, the riskiest fat is probably already leaving.
How Long Does It Take? A Realistic Timeline
How long does it take to lose belly fat for an Indian adult? There is no fixed number, and most people need months rather than weeks.
In the first month the tape may barely move. That is normal.
By about three months, scans in exercise trials often show visceral fat falling.
Over six to twelve months, the lower belly starts to soften.
Diwali mithai, wedding season and monsoon pakoras will slow things; plan for them instead of restarting. Age, sex, medicines and conditions such as PCOS or thyroid disorders also shift the pace.
Measuring Progress: Waist Tape vs Scale
The waist tape beats the scale here: total weight can hide visceral fat loss, especially once you exercise.
Measure standing, after a normal breath out, with the tape level midway between your lowest rib and the top of your hip bone. Once every two to four weeks, before breakfast, is plenty.
Compare against Indian cut-offs of 90 cm for men and 80 cm for women. A second check is waist-to-height ratio: keep your waist under half your height, so someone 165 cm tall should aim for less than 82.5 cm.
Can GLP-1 Medicines Help Reduce Belly Fat?
Do weight loss injections reduce belly fat? For the right person, under a doctor’s supervision, the evidence says yes.
Doctor-guided GLP-1 medicines help control appetite and cravings, so eating less stops feeling like a daily fight. In the large STEP 1 and SURMOUNT-1 trials, participants lost up to 20% of their body weight.
Body scans fill in the belly story. In the STEP 1 body-composition analysis, visceral fat fell along with total fat, and the SURMOUNT-1 body-composition substudy tracked reductions in fat mass, including estimated visceral fat.
These medicines cannot spot-reduce either; belly fat drops because total fat drops. Some muscle goes too, so protein and strength training still matter.
In India these are prescription medicines for adults a doctor assessed as eligible using Indian BMI and waist thresholds, with side effects monitored.
Conclusion
Belly fat comes off when total body fat comes off. Crunches and ab gadgets cannot target it. Visceral fat, the deep and riskier kind, often shrinks early, while the pinchable layer below the navel lingers. A moderate calorie deficit, protein, fiber, aerobic plus strength exercise, fewer sugary drinks and better sleep do the work.Track your waist against Indian cut-offs of 90 cm (men) and 80 cm (women) instead of relying on the scale. Doctor-guided GLP-1 medicines can help eligible adults, and trial participants lost up to 20% of their body weight.
Frequently Asked Questions
1. Can you target belly fat specifically?
No. Exercising one body part does not burn the fat over it; in controlled studies, training in one area led to fat loss elsewhere. Belly fat shrinks when overall body fat falls.
2. Do abdominal exercises reduce belly fat?
Not on their own. Six weeks of ab workouts, five days a week, changed neither belly fat nor waist size, though core endurance improved.
3. Why does belly fat go last?
Mostly it is the layer under the skin that lingers. Deep visceral fat usually falls by a larger percentage, but the subcutaneous store is bigger, so it takes longer to look different.
4. How long does it take to reduce?
Most adults need several months. Visceral fat often falls within about 12 weeks of regular exercise, while visible change in the lower belly can take six months or more.
5. Does stress really cause belly fat?
It can contribute. Women with more central fat release more cortisol under stress, and stress disrupts sleep and eating. No supplement has been shown to reverse it.
